  1. 3 minutes stretching

  2. Shoulder Press — 15kg x 20 reps, 1 min rest. 25kg x 15 reps, 2 min rest. 30kg x 15 reps, 2 min rest. 35kg x 12 reps (drop set) 15kg x 20 reps, 3 min rest

  3. Lateral Raise — 4kg x 20 reps, 2 min rest. 5kg x 15 reps, 30 sec rest. 5kg x 15 reps, 30 sec rest. 6kg x 7 reps (drop set) 3kg x 15 reps, 1 min rest. 3kg x 20 reps

  4. Running — 12 km/h for 5 minutes, then 3 km/h for 5 minutes

  5. Evening: Added 5 pull-ups x 3 sets
